Understanding Microtrauma
Building muscle requires small muscle tears, known as microtrauma, which heal and lead to growth. The pain from microtrauma is normal.
However, if you keep exercising too soon, you may worsen the pain and create a cycle that keeps you from recovering. It can take up to 72 hours for microtears to heal, so it's important to rest and switch to gentler exercises that support recovery.
Exercises That Can Harm Your Back
Your spine is designed to support a wide range of movements, but overextending it can cause strain or injury. This is especially true when you're new to exercise and your muscles aren't strong enough to support your spine properly.
Some exercises put extra stress on your back, but there are safer alternatives:

Sit-ups → Half-planks (shoulders no more than 6 inches off the floor)

Deadlifts → Leg presses (isolates legs and reduces strain on your back)

Burpees → High-intensity interval training (try 3 minutes every 15 minutes on the elliptical or treadmill)

Toe touches → Supine hamstring stretches (lying on your back and pulling your knees toward your chest)
